***Its Movie Night!!! Hopefully a good number of you will be able to make it out. We are going to start BBQing the tri tip at about 6:00 PM. Bring a camping chair, a small side dish and any beverages you wish to consume. I have a good amount of hard A and will get some ice and mixers going as well, but beer and wine is on you all. We will start the CrossFit movie around 7:00 PM and I have a special video of all of us at the Nor Cal Qualifiers to follow it up. After that let the games begin. Masson "The Beast" Prowse showed up late last Friday as we were closing. We had a few things to do and a couple more beers to drink before going home, so we had him warm up and hit "Grace" as Rx'ed. 30 Reps Clean & Jerk, or from the floor to overhead any way possible is no joke for a 17 year old basketball player. Masson knocked it out of the park with pretty good form and super legit range of motion. He split all of his jerks and we made sure he recovered to a fully extended position with knees hips and arms all locked out and in one plane. His time was 8:21. Great job young man, I would bet my whole beer fridge that nobody else on your entire basketball team could even complete that WOD.

Rest Day
***Our favorite social director Anne Harty has reserved a block of rooms for Thursday June 9th through Saturday June 11th for the CrossFit Games in Aromas. The hotel is the Hilton Garden Inn in Gilroy, Ca. The hotel is about 12 minutes from the site of the games. It is a nice hotel that we have stayed at a couple times now for these events. Call immediately to book a room, the hotel will be packed full that weekend so get on it. The phone number is (408) 840-7000, and ask for the reservation for CrossFit East Sac. Make sure they do not transfer you to the national booking line. The national service will not have record of our reservation. If you want a room, now is the time.***
Another great team effort yesterday. Sprint intervals are fantastic. Go as hard as possible, recover, and do it again. Maximal intensity for short manageable bouts. In Teams of 3-

*One member of the team goes at a time as fast as they can. As soon as a member finishes their 7th squat clean, the next member starts burpees and so on until each person has done 7 rounds. A WOD like this has rest programmed in so you need to go as hard as you possibly can every time its your turn to get the full effect. See video below.
We know we punished some of you yesterday with the heavy thrusters, but it is time to start getting strong, REALLY STRONG! Some of you shy away from heavy high lifting especially at high reps. If your form is good, we are going to start pushing the weight on you. You will not see continued benefits from CrossFit if you decline to push your strength to the next level. Coming in every week and lifting a training bar with 10# plates on both sides is going to leave you right where your at. Time to get out the big boy/girl bars and weights. Time to start pushing beyond what you think your limits are. If you find your legs and butts getting too big for your pants, GOOD! That means you are getting fitter. Those pants were made for skinny fat people, not fit people. Get new pants and start going heavier.
If you don't want to get new pants, then go back to hours mindless cardio and doing yoga 7 days a week. Your ass will probably look skinnier, but it will feel like a garbage bag full of water and you will be likely to become more fragile in your old age. Harder exercise works better.

Many of you have seen the positive effects of doing CrossFit a couple times a week. Recently it has come back to our attention that many of you are still clinging on to your traditional fitness programs on your CrossFit off days. We want to encourage you to take a closer look at what your doing, why you do it, and if its good actually for you. Many of us, myself included, came to CrossFit quite skeptical if this program can be beneficial. Its so different from our traditional view of exercise. As we start to see the benefit we start to accept the program. Now it is time to let go of your old views on what exercise is and which individuals are fit. We found the following video to simply and cleverly explain the CrossFit method of training vs. traditional fitness training. You only have so many hours a week to exercise, so do the thing that will get you the most fit. When we were at the qualifiers last weekend it was obvious that the competitors all possessed superior fitness abilities. None of them do "cardio" and I didn't see a single static stretch all weekend. They have seen what happens when you dedicate your time and efforts to constantly varied functional movements at high intensity. Let go of your traditional regimen all together and see what full dedication to CrossFit can do for you.

Rest Day
The Affiliate Challenge will take place the same time as the CrossFit Games on July 10-12 in Aromas, CA. The team will consist of 3 men and women who have proven themselves outstanding competitors on the CrossFit playing field. Each event will require 2 men and 2 women competing in team structured events against other affiliates from around the world. We are proud to announce the members of Team CFES. Travis Cassidy, Dave Wright, Justin Arnest, Brooke Keifer, Loren Feil, and Anne Harty. Congrats to all of you. You have earned the right to represent us in the competition. You all are outstanding athletes with work ethics that the rest of us are inspired by. I know you will represent us well.
We are looking forward to seeing you all compete again. Keep your deits clean and keep training as hard as possible without overtraining. Two more months. Lets keep our nose to the grind and kick some ass.

The action was non-stop with 13 athletes we had many people in the same heats. In some cases we had multiple athletes competing in separate events simultaneously. Everyone did a great job of supporting and coaching each other through the WODs. Above, Pat and Brian set up the second pull of their power clean. On the final event Pat and Anne ended up doing their pull ups at the exact same time. Loren, Brooke, and Cherie all had the same heats as well. Next year I expect to see 30 of us all rocking it at the same time.

Not only would these broads kick the living shit out of you, but they are damn hot too! The women of CFES proved to be fierce competitors with strength that would humble most grown men. You all trained hard and when it came to game day, you made us proud. In another year, I have no doubts that we will be seeing some of you on the podium and going to the big show. It is astounding how well you all did with only 7 months of CrossFit training in a competition where the average athlete has been doing this for 2 years plus.

Men's and Women's Final Results
Yesterday's WOD was by far the hardest workout I have ever done or seen. I think anyone who participated would agree. That hill is a son of a bitch!
Here I am being awarded the 2nd place medal for the event. We thought the dust had finally settled, but late yesterday I was informed by email that due to a scoring oddity I actually came in 3rd place. The event was amazing, very well run (with the exception of organizing scores and standings), the volunteers and judges did an amazing job, and the CrossFit community was outstanding as always. 3rd place is good enough to get me into the CrossFit Games in July and guess what, I still have the 2nd place medal. Travis and I expect every single one of you to attend the games on the weekend of July 10-12, no excuses for missing this event will be accepted.
We will be announcing which of our members will be on the CFES team for the Affiliate Challenge that will be taking place at the CrossFit Games. The team will consist of Travis and 2 other men as well as three women. Stay tuned for the official announcement of who will get to represent in July.
On a totally different note, when I got back to Sac last night, I stopped by the gym to unload some things, I could barely get out of the car I was so sore from the WODs this weekend. Since it had been raining all weekend, I had to dry off the new banner before putting it back up on the wall. So I grab a towel from below the front desk and guess what. It was the f'ing globo towel! So I dried off the sign, grumbled to Loren and did my 25 burpees. My point of telling you this is that I have seen that towel go through the laundry at least 8 times since the last person did their penalty burpees. Don't be a pussy! If you get the globo towel do the freakin' burpees! Its only 25 and it is not even timed. If you get the globo towel and immediately throw it in the hamper you should feel like a complete douche bag. House Rules!
One more request. If you took pictures of the event please get them to me by then end of the day today. It would be really great also if you could go through and edit out all the blurry unusable shots and the ones where you took 15 pictures trying to get the perfect one (I have 500 shots of my own already to go through). Make a CD with all the useable shots ASAP so I can start putting together some slide shows.

"Hell Day" for us in Aromas.
The Final WOD for the CrossFit Games from the teaser video yesterday is in fact the WOD we will be doing today. This is the most unique challenges, as well as one of the hardest WODs CrossFit has ever presented to its athletes. This will be a true test of work capacity across broad time and modal domains, and it will be a true indicator of who are the most fit athletes in North California.

DB's must be carried in the hands at the sides hanging down from the shoulder. The athlete may not advance if the dumbells are not in this hanging position. This hill is not joke even to walk up. The Hill climbs about 60 meters upward in 200m. This WOD is down right insane. Looking foward to it.
Here is the group at the end of one of the most grueling and rewarding days of our lives. Travis and I are filled with pride after watching our group out perform themselves again and again. It is amazing the pressure and stress you all endured and when it came down to the wire, your true colors showed. A group of CrossFitters who have only six months of CrossFit experience went out and competed against the fittest people from all over Nor Cal and did very well. This group is truly special, you all should be very proud of yourselves. Also big thanks to everyone who came out to support us. The amount of energy our gym brought to this event was noticed by every affiliate at the event. Sac Town REPRESENT!

WOD-
Go to a High School Track
4 Rounds:
Run 400m
15 Burpees
Time each round individually and rest as long as needed in between
Here we are at dinner the night before. Don't worry, the margaritas were sugarless virgin style. Our nerves were calming until we saw the following video.
We don't know if this is legit, but we do know it was filmed this morning and there are a few other clues we see telling us this might be the real deal.

Globo WOD-
For those of you who couldn't make it out to see the most spectacular fitness competition in the world.
5 Rounds For Time of:
21 Walking Lunges (Knee To Floor)
15 Push Ups
9 Pull Ups (If they have a pull up bar)
At the end of each round, yell out, "I'm not crazy!!!" as loud as you can.
Be sure to wear your CFES colors.
We are planning to get to the ranch early on Friday to stake out a good spot to set up our easy-ups and make a place to chill. After checking into the hotel we are going to head to Santa Cruz for a pot luck BBQ at CrossFit Santa Cruz and a showing of the CrossFit Movie Every Second Counts at the Rio Theater in Santa Cruz. The BBQ starts at 3:00 PM and the movie starts at 7:00 PM. Call myself or Travis if you are interested in going to the BBQ or the movie, there will be a fair number of us making the trip.
